# Coffee, tea, and the brain

## The short version

Moderate coffee or tea is fine for most people who sleep well on it. It is not a brain treatment for carriers. Time the last cup so caffeine is not stealing deep sleep.

Coffee headlines bounce between elixir and toxin. The more useful question is how caffeine sits with your sleep, because [sleep is a genuine brain-health lever](/topics/sleep-and-apoe4).

## Moderate coffee is not a brain treatment

The most reassuring data point is a 2017 umbrella review in the *BMJ* by Poole and colleagues. An umbrella review is a study of studies: it pulled together meta-analyses across dozens of health outcomes at once. The headline finding was that moderate coffee was more often linked to benefit or no harm than to harm, with the largest relative risk reductions landing around three to four cups a day. That is about as solid as the coffee picture gets, and a good antidote to the scary headlines.

Two caveats keep it honest. First, this is largely observational evidence, and coffee drinkers differ from non-drinkers in many ways a study cannot fully untangle. Second, the strongest associations in that review were for metabolic and liver outcomes, type 2 diabetes and liver disease, not cognition. “Benefit across many outcomes” is not the same as “protects your brain from Alzheimer’s.” For cognition specifically, the data are mixed and far from settled.

There is one carrier-relevant thread. A Finnish cohort study (CAIDE) found that midlife coffee at 3 to 5 cups a day was associated with markedly lower late-life dementia risk, and it specifically examined the coffee-by-APOE4 combination. It is a single observational study in one population, so hold it lightly, but it is the most carrier-relevant coffee data point we have.

## Why your genes change the picture

People clear caffeine at very different speeds, largely because of a gene called CYP1A2. Fast metabolizers flush it quickly and tolerate it well. Slow metabolizers keep it circulating far longer, get more sleep disruption and jitteriness, and in some studies show more cardiovascular downside at higher intakes. This is a big reason blanket coffee advice fits no one perfectly, and why your own response is better evidence than any study average. If coffee reliably wrecks your sleep or makes you wired, that is your CYP1A2 talking.

## Tea, briefly

Tea earns a similar verdict: regular, moderate drinking looks broadly compatible with good health, with intriguing but inconclusive hints around cognition. Tea also contains L-theanine, which pairs with caffeine to give a gentler, steadier lift than coffee for many people. Nothing here justifies anxiety or grand claims. Choose by preference and how each one sits with you.

## The part that actually matters: sleep

Whatever modest, uncertain effect coffee and tea have on the brain directly, their most *reliable* impact is on sleep, and the math is unforgiving. Caffeine has a half-life of roughly 5 to 6 hours. A 100 mg coffee (about one drip cup) at 2 p.m. still leaves roughly 25 mg in your system at midnight for an average metabolizer, and closer to 50 mg for a slow metabolizer (whose half-life runs nearer 8 hours). That residue is enough to quietly erode your deep sleep even when you fall asleep just fine. Some medications stretch the half-life further, including the antibiotic ciprofloxacin.

So the evidence-based moves are unglamorous:

-   **If you enjoy coffee or tea, there is no strong reason to quit.** Moderate intake looks fine for most people.
-   **Mind the timing.** Cut caffeine after midday, or earlier if you are sensitive or a slow metabolizer, to protect your [sleep routine](/topics/brain-protective-sleep-routine).
-   **Watch what you add.** A coffee drink loaded with sugar and syrup is a different thing from black coffee, an [ultra-processed](/topics/ultra-processed-food-and-the-brain) calorie bomb in disguise.
-   **Don’t expect it to be a treatment.** Coffee is a pleasant habit, not a brain-protection strategy.

## Common questions

**Is coffee good or bad for the APOE4 brain?** On balance, moderate coffee looks neutral-to-mildly-favorable for general health, but there is no proven Alzheimer’s-protective effect, and its clearest impact is on sleep. Enjoy it, but time it well.

**How late is too late for caffeine?** A good default is none after midday, given the multi-hour half-life. Slow metabolizers may need to stop earlier.

**Is tea better than coffee?** Not better, just different: less caffeine per cup and the calming L-theanine. Choose by preference and how you tolerate each.
